If you want a 20 minute home workout for beginners with no equipment, here it is: a 4-minute warm-up, two 6-minute circuits of bodyweight exercises, and a 4-minute cool-down. Do it three times a week on non-consecutive days and you’ll build strength, fitness and, most importantly, the habit of training without leaving your living room.
I’ve been writing beginner sessions for ten years, and the ones people actually stick with have three things in common. They’re short enough to do on a bad day, the moves are simple to learn, and there’s a clear way to make them harder. This one ticks all three. All you need is a bit of floor space, a sturdy chair or sofa, and the timer on your phone.
The 20 Minute Home Workout for Beginners at a Glance
Each circuit uses the same timing: 40 seconds of work, 20 seconds of rest, then straight on to the next exercise. Go through all three moves, then repeat the circuit once more. Rest for about a minute between Circuit A and Circuit B if you need it.
Warm-Up (4 Minutes)
Don’t skip this bit. A few minutes of easy movement raises your body temperature, loosens stiff joints and gives you a chance to notice anything that feels off before you start working harder.
Circuit A: Squats, Push-Ups and Bridges
Move at a pace where you could still talk in short sentences. This isn’t a race, and good reps beat fast reps every time.
Bodyweight squat
Stand with your feet about shoulder-width apart and toes turned out slightly. Sit your hips back and down as if lowering onto a chair, keeping your chest proud and your heels on the floor. Let your knees travel in line with your toes rather than caving inwards. Go as low as you can while keeping your back flat, then drive up through your whole foot. If balance is an issue, squat down to touch a chair seat and stand back up.
Incline push-up
Place your hands on the edge of a sturdy sofa, kitchen worktop or the seat of a chair pushed against a wall. Walk your feet back until your body forms a straight line from head to heels. Lower your chest towards your hands with your elbows angled at roughly 45 degrees from your body, then press away. The higher the surface, the easier the push-up, so pick a height where you can do controlled reps for the full 40 seconds.
